3 Mobility Drills Every Desk Worker Should Do Daily

If you spend most of your day at a desk, your body adapts to the shape you hold it in — rounded shoulders, tight hip flexors, and a stiff upper back. The good news? A few minutes of focused movement can keep those adaptations from turning into pain.

Here are three drills I give nearly every desk-bound patient. Do them once or twice a day.

1. Open Book (thoracic rotation)

Lie on your side with knees stacked and arms straight out in front of you. Keeping your knees together, slowly sweep your top arm up and over to the other side, following your hand with your eyes. Let your chest open toward the ceiling.

Aim for 8–10 slow reps per side. Breathe out as you rotate.

This restores rotation through your mid-back — the area that stiffens most from sitting.

2. Couch Stretch (hip flexors)

Place one knee on the ground near a wall or couch with your back foot propped up behind you. Tuck your pelvis under and gently shift forward until you feel a stretch through the front of the hip and thigh.

Hold for 30–45 seconds per side. If your hips feel tight by afternoon, this is the one.

3. Chin Tucks (deep neck control)

Sitting tall, gently draw your head straight back, making a “double chin,” without tilting up or down. Hold for 3–5 seconds and release.

Do 10 reps. This wakes up the deep stabilizers that keep your head stacked over your shoulders instead of drifting forward toward the screen.

When to get it checked

Mobility work is powerful, but it isn’t a cure-all. If you’ve got pain that lingers for more than a couple of weeks, keeps coming back, or limits your training, that’s a sign something deeper is going on — and it’s worth a proper assessment.
